Magnesium Citrate vs Glycinate: Which Form, and How Much?

What actually differs
Magnesium is never sold on its own. It is always bonded to a partner molecule, and that partner decides three things: how much magnesium you get per milligram of powder, how the compound behaves in your gut, and what it costs to manufacture. Everything else in the marketing is downstream of those three.
Elemental content
Citrate is roughly 16% elemental magnesium. Glycinate is roughly 14% in its pure anhydrous form, and lower once bound water is included — which is why a fully reacted bisglycinate often lands nearer 11%. The gap between the two is real but small. Neither is remotely close to oxide at 60%.
The practical consequence is capsule count. A glycinate product hitting a meaningful elemental dose needs more powder, which means bigger capsules or more of them. Tolerability
This is the difference that people actually notice, and it runs the other way to elemental content.
Citrate is an osmotic — it draws water into the bowel. At low doses this passes unnoticed. At higher doses it loosens stools, which is precisely why magnesium citrate is sold as a laxative preparation in pharmacies. That is not a defect; it is the mechanism, and it is useful if constipation is the thing you are trying to address.
Glycinate is consistently the gentlest of the common oral forms. Bound to the amino acid glycine rather than an organic acid, it lacks the osmotic pull. If you have tried magnesium before and stopped because of your gut, the form is the most likely culprit, and glycinate is the usual answer.
Absorption
Here is where we part company with most comparison articles.
The claim that glycinate is dramatically better absorbed than citrate is not well supported. Comparative human data across magnesium forms is limited, the trials that exist are small, and citrate performs respectably in most of them. What is reasonably well established is the broader pattern: organic and chelated forms — citrate, malate, glycinate, taurate — are absorbed more reliably than inorganic oxide, which sits clearly at the bottom.
Within the well-absorbed group, the differences are modest and the marketing is loud. Choose on tolerability and consistency, not on absorption percentages that no one can substantiate.
Where the other forms sit
Malate, at about 15%, is chemically close to citrate and generally well tolerated. It is often positioned around energy and muscle, though the evidence base is thinner than for the more studied forms.
Oxide, at about 60%, delivers the most magnesium per milligram and the least into your bloodstream. It is cheap and poorly absorbed, and it is the form most likely to send you to the bathroom. Its presence in a blend is usually a cost decision.
L-threonate, at about 8%, has the lowest elemental content of the common forms and the highest price. Its trial precedent is in cognition rather than sleep or muscle.
Taurate, around 9%, is bound to taurine and is generally well tolerated, with a smaller literature behind it than citrate or glycinate.
So which one
The honest version is that this decision matters less than the two questions on either side of it: whether you actually need to supplement, and whether you will take it consistently.
That said:
- Constipation is the problem you are solving. Citrate, and the osmotic effect is the point rather than a side effect.
- You want a daily maintenance dose and a settled stomach. Glycinate. This is the majority case.
- You have tried magnesium and it upset your gut. Switch form before you abandon the mineral. Very often that is the whole problem.
- You are choosing on price per milligram of elemental magnesium. Oxide wins on paper and loses in practice.
